Warm-Up (10 minutes)

  • Arm Circles: 2 sets of 30 seconds each direction
  • Jumping Jacks: 3 sets of 45 seconds
  • Leg Swings: 2 sets of 15 swings per leg
  • High Knees: 3 sets of 30 seconds

Cardio (15 minutes)

Enhance your endurance on the court with these cardio exercises:

  • 4 sets of shuttle runs: Run to & fro between two markers 20 meters apart. Rest 1 minute between sets.
  • 3 sets of ladder drills: Perform ladder steps at varying speeds. Rest 30 seconds between sets.

Strength Training (20 minutes)

Build muscle strength essential for effective pickleball workouts:

  • Kettlebell Swings: 3 sets of 12 reps
  • Push-ups: 3 sets of 10-15 reps
  • Dumbbell Squats: 3 sets of 12 reps
  • Plank with Shoulder Tap: 3 sets of 20 taps (10 each side)

Skill Drills (15 minutes)

Develop core pickleball techniques with these drills:

  • Forehand and Backhand Drills: Alternate forehand and backhand shots against a wall for 3 minutes
  • Serve Practice: Focus on consistent, powerful serves for 10 minutes
  • Drop Shot Progression: Practice controlled drop shots for 5 minutes

Flexibility and Cool-Down (10 minutes)

  • Hamstring Stretch: Hold for 30 seconds each leg
  • Quick stretch-quads: Hold for 30 seconds each side
  • Child’s Pose: Hold for 1 minute
  • Torso Stretch: 30 seconds each side
